And the simple act of staying on a screen tends to push bedtime later — a pattern researchers describe as bedtime procrastination, where people delay sleep despite intending to stop.

Putting it together, the device's effect on sleep is several things at once: a modest physiological hit from light, plus a larger behavioural hit from stimulating content and delayed bedtime. For many people the timing and arousal channels matter more than the wavelength of the light, which is why blue-light-only explanations tend to oversell one part of the picture.

Why this feels different from how it actually is

Blue light gets the blame because it is a tidy, technical villain. It is easier to picture a specific wavelength damaging your sleep — and easier to sell a product against — than to confront the messier truth that the content is gripping and you keep choosing to stay on it. A physical cause feels less like a personal habit to change.

It also feels different because the harm is gradual and easy to rationalise. 'Just one more' feels harmless in the moment, and the cost shows up later as a delayed bedtime and a groggier morning that you may not trace back to the phone. The arousal and procrastination effects are exactly the kind that are hard to notice while they are happening.

And there is a whole market reinforcing the light story. Blue-light glasses, night-mode features, and filter apps frame the problem as something a gadget can solve, which is appealing because it asks nothing of your habits. The evidence for those fixes is weak, but the message that you can keep scrolling and neutralise the harm is comforting.

Target the behaviour, not just the light. Since timing and arousal do much of the damage, the better-supported moves are protecting a consistent bedtime and reducing how stimulating your pre-sleep screen use is — swapping high-arousal, open-ended content (social feeds, games, intense shows) for calmer activity as you wind down.

Create a buffer before sleep. Putting devices away some time before bed, or moving the phone out of reach so 'one more' is harder, addresses the procrastination and arousal channels directly. Dimming devices and lowering light in the evening can help on the melatonin side, but as a supporting move rather than the main fix.

Treat the basics as the foundation. A regular sleep schedule, a dark and cool room, and limiting caffeine and alcohol late in the day have stronger support than any single screen tweak. And persistent sleep problems are a clear reason to see a qualified clinician rather than chasing gadget fixes.
